what classes are available to you. There is also a

Hey here is the deal for Saturday.  We will
be doing a roof WOD @ 1300.  All our athletes
are invited.  This will be your only chance to
get the WOD in here @ CFA Saturday.
It will be a team WOD.

Also if you were participating in the contest
you need to have your, weigh in, 800M run, FGB,
CrossFit Total and Pics all in to me by Monday.
Yes all the above need to be done here!!!  Failure
to have it done by 1300 on Monday will result in
an automatic forfeit on your part.

"Tabata Something Else"

Complete 32 intervals of 20 seconds of work

followed by ten seconds of rest where the

first 8 intervals are pull-ups, the second 8 are

push-ups, the third 8 intervals are sit-ups, and

finally, the last 8 intervals are squats. There is

no rest between exercises.

Post total reps from all 32 intervals to

Misaki Stands up 200lbs plus... her previous
PR was right around 165lbs... Great Work!!!

Congrats to Lindsey for winning the Deadlift
competition on Kadena this weekend.  Her
opening weight was 200lbs and she won with
it!   Of course she decided to then pull 235 lbs
from the ground just for good measure!!

used by 99% of personal trainers if they were
asked to explain fitness to you.

Functional Fitness:
It has become a buzz word as of late,
the truth is (not just my opinion) that you
can't teach or understand functional fitness
when your regimen is built around machines,
recumbent bikes, isolation's and mirrors.  I am not
against specialization, just don't call it fitness, and
don't fool yourself into thinking there is anything
functional about it.

"Fight Gone Bad!"

Three rounds of:
Wall-ball, 20 pound ball, 10 ft target (Reps)
Sumo deadlift high-pull, 75 pounds (Reps)
Box Jump, 20" box (Reps)
Push-press, 75 pounds (Reps)
Row (Calories)

In this workout you move from each of

five stations after a minute.The clock

does not reset or stop between exercises.

This is a five-minute round from which a

one-minute break is allowed before

repeating. On call of "rotate", the athletes

must move to next station immediately for

best score. One point is given for each rep,

except on the rower where each calorie is

one point.

Two future fire breathers!! John has been with us
for a couple months now and Joe is just getting
started but has already shown incredible capacity
and is 100% coachable. John you are front loading
that squat! Get your ass back so the knees are not
absorbing the full load. And get rid of that damn ball,
its a detractor .. you know what parallel is!!!
